If you want to improve without risking rating (or provisional rating settling much lower than it should) finding some puzzles (preferably some tricky ones you can sit and work on for a decent while) and setting them up over the board or going old-school and trying to analyze a game you played without an engine, just looking at the position, calculating, and maybe playing out potential lines in interesting positions could also help in a no stress environment. If you play more and just try to focus on the games without worrying about playing poorly for a bit you'll likely adjust pretty quickly. Learning how to conceptualize the game in a way where you're fine with other representations of the same gamestate can take some getting used to and is a skillset I don't think is as relevant/tested with online play (especially if you play on one website or can setup similar board/piece designs on multiple). I remember as a kid having much more difficulty thinking about positions if they were on the vertical hanging boards frequently used in group settings or when trying to solve puzzles in a book than I did otb with tournament sets.
